You’ve done the thing. You’ve done all the things, actually. The app blockers, the Pomodoro timer, the website that plays rain sounds mixed with café noise mixed with what might be a distant thunderstorm in rural Japan. You’ve tried the “put your phone in another room” advice, the “batch your tasks” advice, the “just start with two minutes and you’ll build momentum” advice.

And sometimes it works. Briefly. In the way that holding your breath underwater works - technically functional, increasingly unsustainable, and eventually you surface gasping and wondering why everyone else seems to manage this so effortlessly.

The standard prescription for distraction is always some variation of “eliminate it.” Reduce inputs. Control your environment. Build discipline. And the unspoken assumption underneath all of it is that distraction is one thing - a single, unified enemy - and that the solution is always less.

But distraction isn’t one thing. It’s at least three quite different things wearing the same coat. And if you’ve spent years applying the same fix to fundamentally different problems, the issue was never your willpower. It was the diagnosis.

Why does the same focus advice work for some people and not others?

Standard focus advice is built for brains that respond predictably to environmental control. Turn down the noise, and attention improves. Remove the phone, and focus sharpens. It’s a reasonable model - if your attention system works like a volume dial that other people can adjust.

Neurodivergent brains, particularly ADHD brains, don’t have a broken attention system. They have a differently regulated one. The distinction matters enormously, because it means the same strategy that quiets distraction for one person can actively intensify it for another.

Most productivity frameworks assume the problem is too much input. So the solution is always: reduce input. But for many ADHD brains, the problem is insufficient stimulation - the brain isn’t overwhelmed, it’s understimulated, and it’s seeking distraction to self-regulate dopamine levels. This isn’t laziness or a character flaw. It’s neurobiological, in the same way that needing glasses isn’t a moral failing of your eyes.

Consider two people in the same open-plan office, same ambient noise, same fluorescent lighting. One finds the background chatter distracting, puts in headphones, and settles into deep work. The other puts in headphones and discovers that silence is somehow worse - their brain, deprived of external stimulation, starts manufacturing its own. Rumination. Task-switching. An inexplicable forty-minute look closely into the history of canal locks.

Same environment. Same advice. Opposite outcomes. The framework itself is the problem, not anyone’s personal failure to execute it.

For late-diagnosed adults, this realisation tends to arrive with a complicated mixture of relief and grief. Decades of blaming yourself for failing strategies that were never designed for your brain type. The quiet, corrosive suspicion that you were simply not trying hard enough.

You were trying plenty hard. You were just using a map of the wrong city.

What are the actual different types of distraction - and why does the difference matter?

Distraction falls into at least three distinct categories, each with a different cause, a different felt experience, and - crucially - a different useful response.

Sensory distraction is external input overwhelming the nervous system - it’s common in autistic and sensory-sensitive people, and it’s not about being unfocused. It’s that the nervous system genuinely cannot filter. The colleague’s perfume, the strip lighting, the sound of someone eating crisps three desks away - these aren’t minor annoyances being poorly tolerated. They’re signals arriving at full volume with no dimmer switch. Think of trying to read a contract while someone runs a hoover directly beside you - except for a sensory-sensitive nervous system, that’s what a mildly noisy office already is.

Interest-based distraction is the hallmark of ADHD’s dopamine-regulation difference. The brain isn’t broken; it’s bored in a specific neurological way. The task at hand doesn’t generate enough neurochemical reward to sustain attention, so the brain goes shopping for something that does. This is why you can’t focus on a spreadsheet but can spend six uninterrupted hours learning to identify mushrooms - the attention is there, it’s just particular about where it goes. Studies suggest that around 89% of people with ADHD report significant difficulty sustaining attention on tasks they find unrewarding, compared to roughly 27% of the general population. The classic moment: you sit down to write a report that’s been on your list for two weeks, open the document, and forty minutes later you’re reading about the engineering of Victorian sewers. The report is still blank.

Anxiety-driven distraction is avoidance wearing a very convincing disguise. The task feels threatening - fear of failure, perfectionism, the weight of having put it off so long that starting now means confronting how long you didn’t - so the brain creates an escape route. It looks like distraction. It functions as protection. The specific texture of it: you open your email to start a difficult reply, and somehow forty minutes later you’ve reorganised your entire inbox, colour-coded three folders, and still haven’t written a single word of the actual message.

These feel different, if you know what to look for. Interest-based distraction tends to feel magnetic and exciting - you’re pulled towards something. Anxiety-driven distraction tends to feel like relief from dread - you’re moving away from something. Sensory distraction often comes with physical discomfort: tension, irritability, a headache you can’t quite locate.

There’s another useful question: does the distraction disappear when the stakes change? Interest-based distraction often evaporates during a deadline crunch or when something genuinely engaging appears. Anxiety-driven distraction frequently gets worse under pressure, because the threat intensifies. Sensory distraction doesn’t care about your deadline at all - it’s operating on an entirely different circuit.

These aren’t permanent labels. The same person might experience all three across different days, different tasks, different seasons. But recognising which one is actually happening in the moment is the difference between reaching for a tool that helps and reaching for one that makes things quietly worse.

The productivity industry got one thing right - and one thing dangerously wrong

To be fair, the conventional wisdom isn’t entirely useless. Environment does affect focus. Genuinely chaotic spaces are change for most people. Building routines, minimising decision fatigue, having a workspace that doesn’t actively antagonise you - these aren’t bad ideas. They’re just incomplete ones.

Where the framework becomes harmful is in its universality. When it’s applied prescriptively to neurodivergent people who’ve already spent years trying to force their brains into compliance, the damage goes beyond wasted time on ineffective strategies. It’s the internalised shame of “I tried everything and still can’t focus,” which registers as personal failure rather than what it actually is: a mismatch between tool and brain.

This connects to something the late-diagnosed audience knows intimately - the masking and burnout cycle. Many adults spent years successfully white-knuckling focus strategies. They could sit still. They could appear focused. They could produce the outputs. But the cognitive and emotional overhead of performing neurotypicality was quietly accumulating, compounding interest on a debt they didn’t know they were taking on.

The “distraction problem” was never solved. It was suppressed. And suppression, it turns out, has a price that tends to arrive all at once, usually around the same time as the diagnosis.

The shift from “why can’t I fix this?” to “what was I actually dealing with?” is often part of the post-diagnosis process. It’s not a tidy epiphany. It’s more like finding out the instruction manual you’ve been following was for a different appliance entirely, and feeling simultaneously vindicated and furious.

So what actually helps - and how do you figure out which type you’re dealing with?

Matching the response to the distraction type is the shift that matters. But the goal isn’t to replace one prescriptive framework with another. It’s to become a slightly better observer of your own attention before reaching for a solution.

The first step is identification, and it’s simpler than it sounds. When distraction arrives, pause for ten seconds before acting on it. Ask: does this feel like being pulled towards something interesting, or pushed away from something uncomfortable, or is there a physical quality to it - tension, irritability, a low-grade headache? That distinction alone narrows the field considerably.

For sensory distraction, environmental modification is the territory - but the specifics are personal. Noise-cancelling headphones might help, or they might create a sensory vacuum that’s equally dysregulating. Some people need more controlled sensory input, not less: a weighted blanket, background music with a specific texture, the ability to move. The answer is experimentation, not prescription. Start by changing one variable at a time and noticing what shifts.

For interest-based distraction, the question is: how do I add enough stimulation to make this task viable for my brain? Body-doubling - working alongside another person, virtually or physically - works for many ADHD brains because it adds social stakes and ambient stimulation simultaneously. Novelty injection helps too: changing location, changing the format, changing the order. Sometimes the answer is genuinely just acknowledging that this task is neurochemically unrewarding and finding the smallest possible way to make it slightly less so - a different font, a timer, doing it standing up.

For anxiety-driven distraction, the most effective “focus strategy” might not look like a focus strategy at all. A written brain dump of every fear about the task. Actually naming the thing that feels threatening, which is often enough to reduce its power from paralysing to merely uncomfortable. Sometimes it’s asking: what’s the smallest possible version of starting this task - not finishing it, just starting - that feels survivable? None of this appears in any productivity book, because it addresses the emotional barrier rather than the attentional one.

A distraction journal - not as a productivity hack, but as a self-knowledge tool - can be genuinely useful across all three types. Not elabourate. Just noting when distraction happens, what it feels like in the body, and what preceded it. Over two or three weeks, patterns emerge. And patterns are the raw material for strategies that actually fit your brain rather than someone else’s.

What does it mean to “work with” your distraction instead of against it?

For neurodivergent brains especially, some distraction isn’t a malfunction. It’s the brain communicating something: that it needs more stimulation, that it’s overwhelmed, or that something about the task feels unsafe. Learning to read that signal rather than reflexively override it is a fundamentally different relationship with your own attention.

This doesn’t mean abandoning all structure or never doing hard things. It means building enough self-awareness that your strategies are actually responsive to what’s happening, rather than applied uniformly regardless of context. It’s the difference between taking paracetamol every time you feel unwell and pausing to notice whether you have a headache, a fever, or a broken toe.

For adults who received a late diagnosis, this reframe can be quietly significant. It retroactively explains decades of confusion. It reframes years of “why am I like this?” into something more like “ah - that’s what was happening.”

In practice, it might look like this: distraction arrives, and instead of immediately reaching for a focus technique, you pause for a moment. What is this? Am I bored - genuinely, neurochemically understimulated? Am I overwhelmed - is my nervous system telling me something about this environment? Am I afraid of something about this task?

Maybe you’re bored and need a two-minute novelty break - not as a reward, but as regulation. Maybe you’re overwhelmed and need to change one sensory variable. Maybe you’re avoiding, and the most productive thing you can do right now is spend three minutes writing down what you’re afraid will happen if you do the task badly.

None of these look like discipline. None of them would make it into a LinkedIn post about morning routines. But they work, because they’re responding to what’s actually happening rather than what a generic framework assumes is happening.

Your attention isn’t broken. It’s just been receiving the wrong instructions.
